Training is 50% of the transformation. Recovery is the other 50%. And yet, we systematically forget it. Here are 7 simple routines to incorporate after each session to maximize your progress, prevent injuries, and recover faster.
Why recovery matters as much as training
When you do Pilates, yoga, or Lagree, you create micro-traumas on your muscle fibers. It is during recovery that your muscles rebuild – stronger than before.
Without adequate recovery, you accumulate fatigue, muscle soreness, and tension which can eventually lead to injuries. Worse: you block your progress.
Routine n°1 — Post-session stretches (5 min)
When: Right after the session, before leaving the mat.
How: Sequence 5 long poses, 30 seconds each:
- Seated Forward Fold (Paschimottanasana)
- Passive Half Bridge (arms along the body)
- Piriformis Stretch (leg over opposite thigh, lying down)
- Supine Twist (knees bent, fall to one side)
- Child's Pose (Balasana)
Why it works: These stretches lengthen muscle fibers that have contracted from exertion and drain metabolic waste.
Routine n°2 — Strategic hydration (immediate + 2h later)
When: Immediately after the session + 2 hours later.
How:
- Immediately: 500 ml of room temperature water
- 2 hours later: 500 ml more + a pinch of pink salt or electrolytes
Why it works: You lose 0.5 to 1.5 L of water and many minerals (sodium, potassium, magnesium) during exercise. Without rehydration, muscle soreness sets in.
Avoid: Ice water (thermal shock), sugary energy drinks (empty calories).
Routine n°3 — Recovery snack (within 30 min)
When: Between 0 and 30 minutes after the session (the "metabolic window").
What to eat: A snack containing:
- Protein (for muscle rebuilding): ~20 g
- Carbohydrates (to replenish glycogen): 30-50 g
- Healthy fats (for absorption)
Concrete ideas:
- 1 Greek yogurt + 1 banana + 1 spoon of honey
- 1 whole-wheat toast + 1 egg + 1 avocado
- 1 smoothie: plant-based milk + protein + 1 fruit + almonds
- If not hungry: 1 glass of chocolate milk (athlete's recovery drink)
Routine n°4 — Cool shower (3-5 min)
When: 30 minutes to 2 hours after the session.
How: Lukewarm shower, then 30 seconds of cool water on the legs (not icy, just cool). Ideally, alternate 30s cool / 30s lukewarm × 3 times.
Why it works: Coolness vasoconstricts blood vessels, which drains worked areas and reduces inflammation.
Avoid: Brutally cold shower (cardiovascular stress), hot bath (aggravates immediate inflammation).
Routine n°5 — "Legs up the wall" position (10 min)
When: In the evening, or 2-3 hours after the session.
How: Lying on your back against a wall, legs vertically supported against the wall, pelvis 10-20 cm away from the wall. Hold for 10 minutes.
Why it works:
- Spectacular venous drainage
- Decontraction of the back and hips
- Relaxation of the nervous system (parasympathetic mode)
- Circulatory recovery
This is probably the "maximum ROI" routine: 10 minutes for enormous benefit.
Routine n°6 — Self-massage with a foam roller (5-10 min)
When: In the evening or the next morning if you have muscle soreness.
How: Roll a foam roller (€20-40) over the worked areas:
- Thighs (front, back, outside)
- Calves
- Glutes
- Upper back
Speed: 5 cm / second, no faster. Hold for 10-15 seconds on painful points.
Why it works: The foam roller performs a myofascial massage that relaxes the fascia (membranes around the muscles) and improves mobility.
Routine n°7 — Long sleep (8-9 hours) on training nights
When: The night following the session.
How:
- Go to bed before 11 p.m. (ideally 10 p.m.)
- No screens 30 minutes before bed
- Cool room (18-19 °C)
- Aim for 8 to 9 hours the night after a workout (vs 7-8 hours usual)
Why it works: The main muscle regeneration occurs during deep sleep phases. This is also when growth hormones are secreted (tissue repair).
→ Poor sleep = blocked recovery, regardless of anything else.
The ultimate "perfect post-session" routine
If you were to do everything in sequence:
- 0-5 min after session: stretches (routine 1)
- 5-15 min: cool shower (routine 4)
- 15-30 min: snack (routine 3) + hydration (routine 2)
- 2 hours later: 2nd glass of water + foam roller (routine 6)
- In the evening: 10 min legs up (routine 5)
- 10 p.m.: go to bed for 8-9 hours of sleep (routine 7)
